The Vagus Nerve Explained: A Practical Guide to Nervous System Regulation

What it is, why it matters, and simple ways to support it naturally.

In full disclosure, I got interested in nervous system regulation for two reasons: seeing patients who were very disconnected from their bodies, and personally getting really sick of sitting in therapy and coaching feeling totally flooded and unable to think.

As someone who relies on intellect in all aspects of life, feeling like I couldn’t think my way out of overwhelm and shutdown was frustrating. And at times, it felt a little like failure.

So I went looking for ways to cope better. Ways to give my mind the space it needed to actually work.

Initially, I came across hacks. Plunging your face into a bowl of ice water. Tapping (which sounded so woo 🙃). And other things positioned as two-minute-miracles.

But as I got curious and explored a little deeper, I realised they’re all built on the same foundation: using your body – or your environment – to signal safety, and allow the nervous system to take a small step back from threat.

And yes, those “hacks” are based on solid physiology and absolutely have a place. Most of them work by influencing vagal tone. So in today’s post we’re taking a deeper look at the vagus nerve itself, and the vagal-tone-directed techniques we can use to build regulation.


What Is the Vagus Nerve?

The vagus nerve (Cranial Nerve X) is the longest cranial nerve in the body. It originates in the brainstem, exits the skull through the neck, and runs down both sides of the body in a way that’s unlike almost any other cranial nerve.

Here’s a useful way to think about it: if spinal nerves are like regional roads leaving the spine, cranial nerves are express routes leaving directly from the brain. Most cranial nerves stay in the head and neck. The vagus doesn’t. It travels all the way into the chest and abdomen, branching into the throat, heart, lungs, and digestive tract – which is why a single nerve can influence everything from your voice to your gut.

It’s a bidirectional communication highway, carrying both sensory and motor fibres, and it acts as a major pathway for the parasympathetic nervous system – the rest-and-digest system that opposes fight-or-flight and helps the body return to homeostasis.

It’s also involved in managing inflammation, and is increasingly a therapeutic target for conditions like epilepsy, depression, and gastrointestinal disorders. Which gives you a sense of just how much territory this one nerve covers.

Why the Vagus Nerve Matters for Regulation

To understand why vagal tone matters, it helps to revisit the ANS briefly.

The autonomic nervous system has two broad branches: sympathetic (mobilise, act, respond) and parasympathetic (rest, digest, restore). The vagus nerve carries a large portion of the parasympathetic system, reaching major organs directly – slowing heart rate, supporting digestion, and nudging the body toward recovery.

Good vagal tone isn’t simply an off switch for stress. Think of it as a flexibility system – the capacity to move between activation and recovery efficiently, and return to baseline without getting stuck. This is closely reflected in heart rate variability (HRV): the natural variation in time between heartbeats. Higher HRV generally indicates a more adaptable, well-regulated nervous system. Lower HRV is associated with chronic stress, poor recovery, and reduced resilience. It’s one of the most useful markers we have for vagal tone – and it’s trainable. Bottom-Up Regulation: Why the Body Leads

Here’s something most people don’t know about the vagus nerve: approximately 80% of its fibres are afferent – meaning they carry signals upward, from body to brain, not the other way around.

Those signals include heart rhythm, breath state, gut state, inflammation cues, and visceral sensation. Your brain is constantly receiving a stream of information from your body and using it to assess: am I safe right now?

The remaining fibres are efferent – carrying signals downward from brain to body, influencing heart rate, digestion, vocal cords, and airway tone.

Why does this matter practically? Because many people try to think their way out of stress. But if the body is sending alarm signals upward, mindset alone often isn’t enough. The brain is receiving too much incoming “threat” information to be reasoned with effectively.

Bottom-up techniques work by changing those incoming signals first. Calm body input leads to calmer brain interpretation. This is why humming, longer exhales, gentle movement, and cold water on your face can feel surprisingly – sometimes almost embarrassingly – effective. You’re not tricking your nervous system. You’re giving it the information it needs to shift state.


Practical Vagus Nerve Regulation Techniques

These aren’t hacks. They’re inputs. And the nervous system responds to inputs it receives consistently, not intensely.

Humming, Chanting, and Singing (+ Gargling)

Vibration through the throat and vocal cords directly stimulates vagal branches in the larynx and pharynx. The longer exhalation involved in humming adds a second layer – supporting parasympathetic shift through breath.

Try this: Inhale through the nose. Hum slowly on the exhale for 6–10 seconds. Repeat for 1–3 minutes. “Mmm,” “om,” or gentle singing in the car all count. Gargling works on the same principle10–20 seconds, 2–3 roundsand is worth trying if humming feels self-conscious.

Cold Water to the Face (or wrists)

Cool stimulation around the eyes and face triggers a calming reflex linked to vagal pathways – similar in mechanism to the dive response, which slows heart rate and redirects blood flow. This one is particularly useful when you’re highly activated and need to shift quickly.

Try this: Splash cold water on your face, or hold a cold cloth over your eyes and cheeks for 15–30 seconds. Simple, fast, and more effective than it sounds at 3pm on a hard day.

Eye Movements and Soft Gaze

Threat states narrow vision – literally. The visual field contracts as part of the defensive response. Safety states allow for wider, softer visual scanning, and that relationship works in both directions: deliberately softening your gaze and scanning your environment can signal safety to the nervous system and support vagal settling.

Try this: Sit or lie down. Move your eyes slowly left to rightunhurried, like watching a very lazy tennis matchwhile keeping your head still. Then soften your gaze and let your peripheral vision expand for 30 seconds. Notice what shifts.

Gentle Tapping

Repetitive, rhythmic sensory input is organising for the nervous system. Bilateral tapping in particular – alternating left and right – may reduce threat perception and help the body shift from vigilance toward settling. It’s also one of the more accessible techniques to use discreetly, which matters.

Try this: Alternate tapping your shoulders or upper chest, left, right, left, right, for 60 seconds. Keep pressure gentle and rhythm steady. This works well paired with slow breathing.

Laughter and Safe Social Connection

The vagus nerve is directly linked to facial expression, vocal tone, and the capacity for social engagement. Safe connection – the felt sense of being with someone who is genuinely glad you exist – can shift physiology faster than most solo techniques. This isn’t soft science. It’s anatomy.

Try this: Voice note a trusted friend. Watch something that genuinely makes you laugh (not just scroll-laughactually laugh). Have a warm, unhurried five-minute conversation. Let your face do what it wants to do.

Digestive Safety Signals

The vagus nerve is heavily involved in digestion, and the state you’re in when you eat sends real physiological signals. A rushed, standing, screen-accompanied lunch is a different nervous system experience than a seated, slower one – even if the food is identical.

Try this: Before meals, take three slow breaths. Sit down. Chew a little slower than feels natural. Put your utensils down between bites occasionally. These aren’t wellness affectationsthey’re vagal inputs.

A note on deeper dysregulation: If chronic anxiety, burnout, trauma, or persistent shutdown is part of your picture, self-directed techniques are a starting point – not a complete solution. Guided approaches like somatic therapy, EMDR, TRE, or skilled rehabilitation may be what your system actually needs. Co-regulation often comes before self-regulation can take hold. Needing support isn’t failure. It’s good self-knowledge.

Vagal Tone Is Built, Not Hacked

Used in moments of shutdown or flooding, these techniques open a window for your mind to come back online. And they’re really useful for these moments – to help you cope and get through it.

But. There is no single magic technique. And you shouldn’t hang onto these techniques only for moments of crisis. Because the nervous system doesn’t truly calm down from clever tricks – it calms down from signals it trusts, repeated over time.

Vagal tone reflects nervous system adaptability built through daily inputs: sleep, movement, breathing, relationships, pacing stress, and recovery. Less biohack, more slow accumulation.

Pick one technique from the list above. Practise it daily for a week. Notice what changes.

Regulation comes through repetition, not intensity. Small, consistent inputs – over days and weeks – do what a single intense effort rarely can.

The goal with bottom-up regulation isn’t to understand your life. It’s to convince your body you’re safe enough to have one.


I’m someone who gets tempted to master things and figure out the perfect system. Which often adds more pressure…and leads to doing nothing at all.

Nervous system regulation shouldn’t feel like something you need to get right. These techniques are meant to give you a moment of ease in your day, a small release of the pressure valve.

Take the time to enjoy giving yourself that break. To actually feel the shift. And let that good feeling remind you to make regulation a habit, not a project.
